RPE: Rate of Perceived Exertion
What RPE is, why it often beats heart rate, and how to turn a 1 to 10 effort into swim CSS pace, cycling %FTP, running threshold pace, and strength RIR and %1RM. One simple scale that works across every sport, in the pool, on the bike, on the road and under the bar.
The 1 to 10 effort scale
This is the common language for the whole page. A 10 means genuinely nothing left; a 7 is comfortably hard, sustainable but you would not want to hold a conversation. Every sport table below maps back to these same numbers.
What RPE is
Rate of Perceived Exertion (RPE) is a simple self-rating of how hard an effort feels, right now, on a fixed numbered scale. It turns your own sensations, breathing, muscle burn, and how much is left in the tank, into a single number a coach can program against.
Two scales are in common use:
- The original Borg scale (6 to 20). Built so the number roughly tracked heart rate in a fit young adult (multiply by about 10, so RPE 13 is around 130 bpm). The odd range is historical, and that heart-rate link only holds for some people, so most coaches now prefer the modern scale.
- The modern 0 to 10 scale (Borg CR10). A category-ratio scale from 0 (nothing at all) to 10 (maximal). It is intuitive, and it underpins session RPE: rate the whole session 0 to 10, multiply by its duration in minutes, and you get a simple training-load score (60 minutes at RPE 7 gives 420 load units). It is one of the most validated, lowest-tech ways to quantify training stress.
This page uses a 1 to 10 effort scale as the common language across all four sports, defined in the ladder above.
Why RPE is useful
- It is always available and free. No strap, watch or power meter. Every athlete has it, in every session, including the pool where devices struggle.
- It is instantaneous. Effort is felt the moment you change pace. There is no lag to wait out, unlike heart rate.
- It integrates everything. Heat, humidity, altitude, poor sleep, life stress, yesterday's session, being unwell, all of it shows up in how hard a given pace feels. That makes RPE the natural tool for auto-regulation: on a rough day, holding RPE 7 automatically dials the pace or weight back to what your body can handle today, which is usually exactly what the session intends.
- It works across every modality. One scale spans easy swims, threshold bike intervals, VO₂ running reps and heavy squats, where heart rate, pace and power each only apply to some.
- It is validated. RPE tracks physiological intensity well: it correlates with %VO₂max and blood lactate in endurance work, and in strength training, RPE-versus-%1RM correlations of about 0.88 to 0.91 have been reported (Helms et al.).
- It teaches pacing and body awareness, the skill that ultimately wins races and prevents blow-ups.
The honest limitation: RPE is subjective and takes practice to calibrate, and novices often under-rate hard efforts. That is not a reason to avoid it, it is the reason this page exists. Anchor RPE to an objective benchmark for each sport (CSS, FTP, threshold pace, 1RM) so the number means the same thing every time. A felt number tied to a measured one is the whole game.
Why heart rate is a weaker guide across many efforts
Heart rate is useful for steady aerobic work, and this is not "heart rate is useless". But it has real, physiological blind spots that RPE does not:
- It lags. Heart rate takes 30 seconds to 2+ minutes to catch up to a change in effort. For anything short (30/30s, sprints, hill reps, strength sets) the effort is over, or well underway, before heart rate reflects it. You end up chasing a number that describes the past.
- It compresses at the top, where it matters most. Near maximum, heart rate flattens out. Threshold, VO₂max and supramaximal efforts can all peg within a few beats of maximum, so heart rate literally cannot tell your most important hard zones apart. RPE separates them clearly (7 versus 8 versus 10).
- Cardiac drift. On long efforts, heart rate creeps upward at a constant pace or power as core temperature rises and plasma volume falls, often 5 to 10%+ over an hour. Follow heart rate and you will wrongly slow down, when the actual metabolic effort has not changed.
- It is hijacked by things that are not training. Heat and humidity, dehydration, caffeine and other stimulants, poor sleep, psychological stress, altitude and illness all move heart rate up or down independent of how hard you are working. RPE already accounts for these, because it feels them.
- It barely reflects strength and power work. A heavy triple is a maximal mechanical effort but may only nudge heart rate. Gym heart rate is driven more by rest periods, rep counts and total volume than by the load that actually drives adaptation, so it is close to meaningless for prescribing lifting intensity. RIR and %1RM are the right tools.
- It is hard to use in the water. Wrist optical heart rate is unreliable when submerged, chest straps are awkward to read mid-set, and because of the dive reflex (facial immersion plus a horizontal body position) swimming heart rate runs roughly 5 to 10 bpm lower than the equivalent land effort. Land-derived heart-rate zones simply do not transfer to the pool. CSS pace plus RPE do.
- The zones themselves are often wrong. Max-heart-rate estimates like "220 minus age" carry an error of roughly plus or minus 10 to 12 bpm, so every %HR zone built on them inherits that error.
Bottom line: heart rate is a lagging, noisy, environment-sensitive output. RPE is an instant, all-in, device-free input that works everywhere. Because pool devices are unreliable, swimmers pace off the pace clock plus RPE, using CSS as the anchor. Zones are set as a seconds-per-100m offset from CSS:

Example: a CSS of 1:40 /100m gives easy at about 1:48 to 1:55, threshold at about 1:38 to 1:42, and VO₂ at about 1:32 to 1:37. Treat these as coaching bands, not physiology laws, and refine them from split stability and recovery.

Example: an FTP of 250W gives endurance at about 140 to 188W (RPE 2-4), threshold at about 228 to 263W (RPE 7), and VO₂max at about 265 to 300W (RPE 8-9).

Aerobic threshold (LT1) sits in the easy to steady range, where you can talk freely. Lactate threshold (LT2) is Zone 3, at about threshold pace and RPE 6-7. VO₂max work is Zone 4 (RPE 8-9, roughly 3 to 5 minute reps). The percentages are approximate coaching bands, and individual physiology shifts them. Example: a threshold pace of 4:30 /km gives easy at about 5:20 to 6:05/km, tempo at about 4:25 to 4:41/km, and VO₂max at about 3:55 to 4:22/km.
🏋️ RPE for strength trainingAnchored to RIR and % of 1RM
Strength is where RPE shines and heart rate fails completely. Here the scale is defined by how many reps you had left, through RIR.
The resistance-training RPE simply mirrors RIR:

Your 1RM is the most weight you can lift once; your 3RM is the most for three reps (about 92 to 93% of 1RM). Because effort, reps and load are linked, an RPE at a given rep count corresponds to a predictable %1RM, the widely used Helms RPE chart:

Reading it: "5 reps at RPE 8" is about 81% of 1RM, meaning you left roughly 2 reps in reserve. This lets a coach program by effort ("3 x 5 at RPE 8") and have it self-adjust to the lifter's daily strength, or convert an RPE prescription into a concrete load once a 1RM or 3RM is known. A near-max triple is RPE 9-10 yet may barely raise heart rate, which is exactly why RIR and %1RM, not heart rate, are the currency in the gym.
Common questions
Is RPE as good as heart rate or power?
For steady aerobic work it is comparable. For short, hard, hot, or strength efforts it is usually better, because it responds instantly and accounts for the whole picture. Best of all, pair RPE with a benchmark (CSS, FTP, threshold pace, 1RM) so the felt number always means the same thing.
Which scale should I use, 6 to 20 or 0 to 10?
The 0 to 10 (CR10) scale is simpler and powers session-RPE load tracking. This guide uses 1 to 10.
How do I get better at rating RPE?
Calibrate against known efforts (a threshold test, a set taken to failure), review your splits and loads afterwards, and it sharpens within a few weeks.
What is session RPE?
Rate the whole session 0 to 10 and multiply by its length in minutes for a simple training-load number to track week to week. For example, 60 minutes at RPE 7 is 420 units.
What is the difference between RIR and RPE in the gym?
RIR counts the reps you have left; RPE equals 10 minus RIR. "RPE 8" and "2 RIR" are the same instruction.
Why is my swim heart rate lower than on land?
The dive reflex, plus a horizontal body position, lowers heart rate by roughly 5 to 10 bpm. It is another reason swimmers pace off CSS plus RPE rather than heart rate.
